What to eat on keto: a simple food list and net carbs guide
By Nashua Nutrition Editorial · Last reviewed September 2026
Quick answer: A keto plate is mostly protein, low-carb vegetables, and fats. Think eggs, meat, fish, hard cheese, leafy greens, avocado, olive oil, and nuts. Keto keeps carbs very low, so bread, pasta, sugar, and most fruit are kept small or left off. How low depends on the plan you follow.
If you're new to keto, the first question is usually simple: what can I actually eat? This guide covers what to eat on keto and how net carbs work. It also shows how we sort keto foods in our store. Then it covers busy days, meals out, and fruit. Take what fits your day and leave the rest.
Keto is short for ketogenic. Cleveland Clinic explains that when carbs are very low, your body uses fat as its main fuel. That state is called ketosis.
What goes on a keto plate?
Most keto meals are built from three groups. Harvard's Nutrition Source lists foods like these:
- Protein. Eggs, beef, chicken, pork, and fish.
- Low-carb vegetables. Spinach and other leafy greens, cauliflower, broccoli, asparagus, and bell peppers.
- Fats. Olive oil, avocado, and nuts such as almonds, walnuts, and pecans. Seeds like pumpkin, sunflower, hemp, and flax fit here too. Butter and hard cheeses may fit, since they are lower in lactose, a natural milk sugar.
Many people cook with olive oil or avocado oil. Nuts and seeds make an easy snack or salad topping. For drinks, water is the easy one. Harvard's list also includes unsweetened coffee and tea.
Harvard's Nutrition Source describes the classic keto diet as about 70 to 80% of calories from fat. Protein makes up about 10 to 20%, and carbs about 5 to 10%. Harvard also notes that protein stays moderate on keto, compared with other low-carb, high-protein diets.
Here are two sample meals some people like:
- Eggs with sautéed spinach for breakfast.
- Grilled beef with cauliflower and sliced avocado for dinner.
Cauliflower rice is a common swap for rice, too. Most keto plans limit grains, sugar, potatoes, corn, and fruit juice.
How do net carbs work?
Net carbs are the carbs left after you take fiber out of the total. Many labels also take out sugar alcohols. Many keto plans count net carbs. One thing to know: Harvard's Nutrition Source notes that "net carbs" is not a regulated term. That's why it helps to read the whole label. Our guide to net carbs vs total carbs walks through a label line by line.
How this store sorts keto foods
You'll see three filters when you shop keto here. We work out each product's net carbs per serving from its own nutrition label. Then we sort it by that number. These are our shopping filters, not a medical or program standard. Your plan's own numbers come first.
| Filter | Estimated net carbs per serving | Sweetener rule | Shop it |
|---|---|---|---|
| Keto-strict | 3 g or less | Maltitol is not the main sweetener | Browse keto-strict |
| Keto-standard | 6 g or less, including every keto-strict product | Maltitol is not the main sweetener | Browse keto-standard |
| Low-carb | 10 g or less | No sweetener rule | Browse low-carb |
Estimated net carbs based on the nutrition label. Actual net carbs may vary based on manufacturer claims for sugar alcohols and other low-glycemic ingredients.
Maltitol is a sugar alcohol. The net carbs guide above explains how sugar alcohols show up on a label. You may also see "strict keto" used online for a stricter way of eating. Here, keto-strict only means a lower net carb number per serving. It says nothing about how anyone eats. To see every keto product in one place, browse our keto collection.
Keto on a busy day
Cooking every meal from scratch isn't always realistic. Some people keep a few grab-and-go foods on hand for the rushed days. That way, a rushed morning still has an easy option. Here is how one day might look:
- Breakfast on the way out. A Proti-Thin chocolate ready-to-drink shake needs no mixing. It has 15 g of protein and sits in our keto-strict filter.
- A warm lunch. A Proti-Thin Italian tomato protein soup is ready in minutes with hot water. It sits in keto-standard.
- A savory snack. Proti-Thin salt and vinegar protein chips or dill pickle protein chips fit in a bag or desk drawer. Each bag has 15 g of protein and about 3 g of estimated net carbs.
- Something sweet. A Weight Loss Systems custard toffee protein pudding mixes with cold water. It sits in keto-standard.
Dinner can be simple, like grilled chicken with a salad and olive oil. For more ideas, see our guide to keto high-protein snacks and shakes. It covers what to look for on the label, too.
Eating out on keto
You don't have to skip meals out to eat keto. A plan has to fit your day-to-day life, and meals with friends are part of that. Many restaurant meals take one or two easy swaps:
- Burgers. Ask for a lettuce wrap in place of the bun. Some people add cheese or avocado.
- Sides. Swap fries for a side salad or steamed vegetables.
- Mains. A meat or fish dish with vegetables is often the simplest pick.
Some people also keep a bag of protein chips in the car for long days away from home.
Fruit and vegetables on keto
Fruit has more carbs than most vegetables, so it takes a little planning on keto. Harvard's Nutrition Source lists berries in small portions as the fruit that fits. It notes that berries are lower in net carbs than other fruits. Other fruit is left out unless it is counted in the plan's daily carbs.
- Fruit many keto plans include: berries, in small portions.
- Fruit most keto plans limit: most other fruit, unless it is counted in the day's carbs. Fruit juice is left off.
Vegetables are where many people get their volume. Leafy greens, cauliflower, broccoli, and summer squash show up often. Most keto plans limit starchy vegetables like potatoes and corn.
The first few days
Some people feel unwell for a while as their body adjusts. Cleveland Clinic calls this group of symptoms the keto flu. It says symptoms "typically occur for one to two weeks" in people who get it. Its list includes headache, tiredness, brain fog, and muscle cramps. That is only part of its list. Our keto flu guide covers the full picture and when to call your care team. Some people focus on fluids and an electrolyte drink mix during this time. Ask your care team before you add a new product.
Keto isn't right for everyone. Northwestern Medicine notes that it may not suit people with kidney disease. It also notes that keto can lower blood sugar, which can be dangerous for people living with diabetes. Harvard suggests talking with your doctor and care team before you start.
Keto myths, in one line
Heard that keto means unlimited fat, or that protein knocks you out of ketosis? Our keto myths and facts guide sorts out the common ones.
Key takeaway: build the plate, then make it fit your life
Keto starts with a simple plate: protein, low-carb vegetables, and fats. Net carbs help you compare foods, and your plan sets the number. A keto plan is easier to keep when it fits your real week, with its busy mornings and dinners out. Small steps count, and so does starting again after an off day.

Frequently asked questions
How many net carbs can I eat a day on keto?
There isn't one number for everyone. Harvard's Nutrition Source says keto usually keeps total carbs under 50 grams a day, and sometimes as low as 20. Note that this figure is for total carbs, not net carbs. Plans and people differ, so your plan or care team is the place to get yours. A common worry is going over one day. One higher-carb meal is not a setback. Many people simply pick up again at the next meal.
What is the difference between keto and low-carb?
Keto is a very low-carb way of eating. Harvard Health explains that keto aims for ketosis, when the body uses fat for energy. Other low-carb plans may or may not reach ketosis, depending on how far carbs are cut. If full keto feels like a big jump, some people choose to start with low-carb and adjust from there. Our low-carb filter holds foods with 10 g or less of estimated net carbs per serving.
How do I eat out on keto without feeling awkward?
Asking for a swap is an ordinary request. Some people look at the menu online first, so they know what to order before they arrive. That can make the meal feel more relaxed. Some menus are harder than others, and a meal that runs higher in carbs is okay. Enjoy the time with the people you're with, and go back to your usual plan at the next meal.
Which fruits fit a keto plan if I really miss fruit?
Missing fruit is common on keto. Berries are the usual answer, in small portions. Some people keep frozen berries on hand and add a few to yogurt or a shake. Others use lemon or lime to add a bright, fresh taste to water and meals. If a favorite fruit is higher in carbs, some people plan a small portion into their day. Check that it fits the plan you follow.
Can I eat keto or low-carb while taking a GLP-1 medication?
Some people taking a GLP-1 medication choose lower-carb eating. That can work as long as it fits the plan their care team gave them. If you're thinking about it, bring it up with your prescriber or care team first. That way, your eating plan and your care plan work together. Our guide to eating on a GLP-1 medication has foods and ideas for that path.
